Rowing recruits your legs, back, and arms in a single continuous motion — roughly 60% of the power comes from the legs, with the back and arms finishing the stroke. Because nearly every major muscle group is involved on every stroke, the per-minute energy cost stays high even at a controlled pace.

What changes the real number

  • Stroke rate: rowing at 28-32 strokes per minute costs noticeably more than a relaxed 18-20 rate
  • Drag/resistance setting: a higher damper setting on an air rower increases the force needed per stroke
  • Stroke sequence: leading with the legs before the arms generates more power per stroke than an arms-first pull
  • Interval structure: rowing intervals at near-maximal pace push the average burn rate well above a steady, relaxed row

Technique notes

  • Drive with your legs first, lean back slightly, then pull the handle to your ribs — in that order, every stroke
  • Keep the damper setting moderate (around 3-5) rather than maxed out; resistance doesn't equal better technique
  • Return to the catch position under control rather than letting the handle snap back
  • Avoid rounding your lower back at the catch; a flat back protects you and lets you generate more leg power
